All you need is two dumbbells and a plan! I put together four complexes, each using nothing more than a pair of dumbbells and your body. Each complex will challenge you in a unique way. Complexes are great because they force you to complete a high-volume workout in a short amount of time. The key is to hang on to the weight until you've completed all the movements. No rest until you've finished a round! Once you've completed the warm-up, grab a set of dumbbells, and get your mind and some weights ready. The first time you do the routine, just work through each complex as best as you can, and don't worry if it feels a bit awkward or the weights you have aren't ideal. If you have more than one pair of dumbbells available, you'll probably want increase or decrease the weight depending on the complex. In general, use as much weight as you can, but don't go so heavy you can't move well. This training focuses on learning to move from a muscle extension to a contraction in a rapid or "explosive" manner, such as in specialized repeated jumping. Plyometrics are primarily used by athletes, especially martial artists, sprinters and high jumpers, to improve performance, and are used in the fitness field to a much lesser degree. Plyometrics includes explosive powerful training exercises that are trained to activate the quick response and elastic properties of the major muscles in the body. It was Initially made famous by Soviet Olympians in the 1970s, providing the core element in the strength programs of elite sporting athletes worldwide. Sports using plyometrics include basketball, tennis and volleyball as well as the various codes of football. The term "plyometrics" was coined by Fred Wilt after watching Soviet athletes prepare for their events in track and field; he felt this was a key to their success. He began a collaboration with trainer Michael Yessis of Soviet (Russia)to promote plyometrics. Since its introduction in the early 1980s, two forms of plyometrics have evolved. In the original version of plyometrics, created by Russian scientist Yuri Verkhoshansky, it was defined as the shock method. In this, the athlete would drop down from a height and experience a "shock" upon landing. This in turn would bring about a forced eccentric contraction which was then immediately switched to a concentric contraction as the athlete jumped upward. The landing and takeoff are executed in an extremely short period of time, in the range of 0.1–0.2 second. The shock method is the most effective method used by athletes to improve their speed, quickness, and power after development of a strong strength base. Rather than using the term plyometrics to indicate exercises utilizing the shock method, it may be preferable to use the term explosive or true plyometrics which can be considered the same as the plyometrics originally created by Verkhoshansky. The shock method that he created was the result of studying the actions that occur in running and jumping. He found that the landings and takeoffs in these two skills involved high ground reaction forces that were executed in an extremely quick and explosive manner. For example, time of execution of the landing and takeoff in jumping was close to 0.20 second and in sprinting it was approximately 0.10 second. Since one of the main objectives of the Soviet research was to develop practical methods of training to improve athletic performance, Verkhoshansky tackled the task of how these forces in explosive execution could be duplicated in an exercise. By doing exercises such as the depth jump, that he created, the athlete would enhance his ability in the takeoff and his resultant performance in the running or jumping event. He experimented with many different exercises, but the depth jump appeared to be the best for duplicating the forces in the landing and takeoff. The second version of plyometrics, seen to a great extent in the United States, relates to doing any form of jump regardless of execution time. Such jumps cannot be considered truly plyometric (as described by Verkhoshansky) since the intensity of execution is much lower and the time required for transitioning from the eccentric to the concentric contraction is much greater. The term plyometrics became very popular with the publication of many books on the subject matter. It now appears impossible to go back to its original meaning and method of execution. As a result, it is important to distinguish which type of "plyometric" exercise is used in order to determine its effectiveness and potential to receive the stated benefits. Though the name plyometrics is given to all jumps, not all jumps are plyometric.

Today, I'm going to teach him how to make the most out of his time in the gym. Joe had an athletic background in his past and played a lot of sports... And still does. However, once he hit 40, things just sort of changed. He still plays in a bar softball league and exercises regularly, however it hasn't really been enough to keep the belly fat off. So what I want to do with Joe today is show him how to make the most out of his time here in the gym, not wasting time doing exercises that won't be benefitting him, and make sure that the exercises he's doing are going to keep him safe and functionally fit so he can continue to do them long after he's done here. What we do here at Abs After 40 is use our program to maximize your time in the gym. Who really wants to spend over an hour in the gym? I can get you in and out of the gym in 20 minutes using compound movements that can still change your body and physique, keep you functional, and help you get that stubborn belly fat off. Compound movements, in case you didn't know, are the opposite of isolation movements. Compound movements involve using more than one muscle group. So instead of a bicep curl, you would do a pull-up. The bicep curl only uses your bicep, while the pull up involves a lot of different muscles from the back and also the arms. Before starting any exercise program, of course, make sure you're being safe and make sure you consult your physician beforehand. Workout Breakdown: 5:56 - Deadlift Demonstration: Walk to the bar. Stand with your mid-foot under the bar. Don't touch it with your shins yet. Bend over and grab the bar with your hands directly outside of your legs. Legs should be about shoulder/hip width apart. Bend your knees. Keep going until your shins touch the bar and your butt comes down. Lift your chest. Straighten your back, and Pull straight up, pushing your heels and midfoot into the ground. You should end up standing completely straight with chest up, shoulders back, and legs straight. 10:49 - Squat Push Press Demonstration: Using a shorter bar, we're going to pick it up and put it in a position where it's basically resting on our chest, but also your hands underneath it will support it. With Legs slightly wider than shoulder width apart, you will start the movement. From here, you're just going to drop your butt straight down, pushing your knees to the outside of your body (never let them dip inward) and once you reach the bottom of the squat (your hips should end up below your knees but this may not work for some people, so you don't have to go that low), powerfully push yourself back to standing while also pressing the barbell above your head. Make sure to always keep good posture during this movement, keeping your abs tight and your chest up. From the top of the position, just slowly lower the barbell back down and go into your next repetition, squatting down again. 12:50 - Joe's attempt, additional coaching. Make sure to keep your weight in your heels and the middle of the foot rather than the toes. This movement is great because we're working just about every muscle in the body, from the legs, arms, shoulders, and core for stabilization. 15:07 - Second Set/attempts. 17:40 - Lunge-Curl Demonstration: Stand holding a light dumbbell in each hand and step forward into a lunge with your left leg (lower your body until your right knee nearly touches the floor). At the bottom of the lunge, curl those dumbbells up, and lower them as you push yourself back to the starting position. Make sure that as you lunge, your bent knee stays behind the toe (of the leg that you are stepping forward with). 20:17 - Joe's Demonstration of the Lunge-Curl. I want to note that Joe wasn't using any crazy heavy weights. Let's remember that Rome wasn't built in a day and the first thing we need to do is make sure we're getting the movement correct first - then we can increase the weight and continue working on the strength. THE BEST WAY TO DO BURPEES from BJ Gaddour, former Men's Health fitness director and MetaShred creator! Some trainers call burpees the most dangerous exercise on the planet while others program them into practically every workout. I could really care less if you do burpees or not. But if you do them, this is the best way to do so IMHO. It’s all about knowing how to properly scale this CrossFit movement and use critical thinking to put yourself (and your clients) into positions of greater success and lower risk. When I used to run bootcamps in Milwaukee, WI about a decade ago, I had hundreds of people of all fitness levels coming through my gym on a weekly basis. One of the stations in our MetCon circuit workouts would always feature aerobics steps with adjustable risers. They’re honestly one of the most underrated training tools of all-time and so good for regressing and progressing the classic bodyweight movements. And we used to do burpees on them and not one client ever got injured from doing so. The low/box step burpee was a staple in our rapid fat loss workouts then and still remains so in my conditioning protocols to this day. Most of the problems with a burpee occur at the bottom of the exercise when people are missing mobility at the hips and/or ankles. So elevating your hands allows you to access the full body fat-burning and calorie-crushing benefits of this move while eliminating most of the potential risks. Simply add risers to make the move easier or subtract risers to make it harder. It’s NOT rocket science. It’s even better when you can use a palms-facing neutral or hammer-grip as it will put your wrists and shoulders into the ideal anatomical positions for greater stability throughout your body. It’s a lot like doing Trap Bar Deadlifts instead of conventional straight-bar deadlifts- you keep most of the gainz while getting rid of most of the painz. I even recommend sticking with a low/box step for advanced trainees. The slight elevation is a built-in safety mechanism for longevity, especially with higher rep/shorter rest protocols.
